training regiment

Well... I haven't been on here for awhile but as it stands i'm 6'4, 178.7lbs, and i'm trying to build muscle. I do crunches and stuff, but can anyone help me make a training plan for road riding. I'd like to get to the point where i'm better with distances and hills. I'm already very good with diet so i'm not concerned there.
