Whole lotta swimming, and the reason she's Atomic Girl is the gym Atomic Athlete she goes to (though less during Ironman builds). Which is similar in principle to the Stanford football strength program. And has a lot of the local Special Forces people working out at it, and some NFL players and Sean Payton have dropped in for workouts while in town.

They're expressed as a percentage of FTP (hour-sustainable aerobic power). The first workout is two blocks of 20 minutes at that power (with a warmup first and five minute recovery in between) and the second is eight blocks of three minutes at 5% above that power, with two minutes of recovery. The combination do a great job of dragging up your measurable power, though done without longer trainer sessions (or real rides) they'll leave you flat after 80 minutes or so. But not a concern for your girls.

We don't have power meters.
I guess I could just stand behind them with a stick and tell them to go faster and swat them.
